Back day can feel intimidating, especially in a busy gym where every machine looks like it has a “right way” to use it. This is the exact kind of Planet Fitness-style routine I keep coming back to because it’s simple, repeatable, and it hits the back from multiple angles without turning into a two-hour project. I like pairing a steady warm-up on the elliptical with a mix of rows, pulldowns, and rear-delt work so my upper back, lats, and lower back all get attention in one session. 💙

This plan is built around the moves I actually see (and do) most often in a Planet Fitness setup: elliptical warm-up, lat pulldowns, seated/elevated rows, back extensions, plus a few “extras” that make the workout feel complete—like reverse flies, bent-over rows, and a little core or torso rotation work when I have time.

My quick gym setup (so I don’t waste time wandering)

I try to set myself up to flow through the workout without losing momentum. If you’ve ever walked around looking for an open machine and suddenly your motivation disappears… same. Here’s how I keep it moving:

Plan the order around the gym layout: I start where I can warm up (elliptical), then move to pulldown/row stations, then finish with smaller accessories and stretching.

Pick a rep range and stick to it: Most of this routine sits around 10–12 reps per set, which is perfect for building strength and shape without needing super heavy weights.

Rest just enough: I rest about 45–75 seconds between sets. If I’m breathing hard or my grip is giving up, I take a little longer. No guilt.

Warm-up: Elliptical (10–20 minutes)

I start with the elliptical because it warms my whole body without beating up my joints. It also gets my shoulders and upper back feeling less stiff before I start pulling.

Option A (short warm-up): 10 minutes steady pace 🚶‍♀️

Option B (my favorite when I have time): 20 minutes steady pace, gradually increasing resistance the last 5 minutes 🔥

During the last minute, I focus on posture: chest lifted, shoulders down, light grip on the handles. That little cue makes the first set of pulldowns feel so much smoother.

Main Lift 1: Lat Pulldowns (12 x 3)

This is the “back day anchor” for me. Lat pulldowns help build that wide-back look, but they also teach control—especially if I slow down the lowering part.

Sets/Reps: 3 sets of 12

Form cues I repeat in my head: “Shoulders down, elbows to pockets.”

What I aim to feel: Lats doing the work, not my neck.

Back extensions are one of those moves that don’t look flashy, but they make my whole back day feel more complete—especially for the lower back and glutes. I rotate between two styles depending on how my body feels:

Option A: 4 sets of 15

Option B: 3 sets of 20

I keep these slow and controlled. I’m not trying to crank my spine up and down. I hinge, squeeze, and come up to a neutral line. If I feel it mostly in my lower back (and not in a good way), I shorten the range and focus on glutes + hamstrings helping out.

Accessory Block: Build the “back day details”

This is the part that makes the workout feel like more than just two machines. Accessories are where I shape the upper back, rear delts, and posture muscles—and they’re also where I can keep things lighter and still get a serious burn. 🐠

Reverse Flies (10 x 3)

Reverse flies are my posture saver. They hit the rear delts and upper back, which helps everything look more balanced (and helps my shoulders feel better in general).

Sets/Reps: 3 sets of 10

How I keep it honest: Soft elbows, small arc, no swinging.

I focus on moving from the shoulder blades, not flinging the arms. If I can’t stop the weight from bouncing at the end, I go lighter.

Bent-Over Row (10 x 3)

This one makes me feel strong every time. Bent-over rows hit the lats and mid-back in a different way than machines do, and they also challenge my core because I have to hold my position.

Sets/Reps: 3 sets of 10

Form cues: Hinge, flat back, pull elbows back, pause, then lower slowly.

If my lower back feels tired from extensions, I’ll keep the weight lighter and focus on perfect reps. I’m not chasing max weight here; I’m chasing a clean pull and a good squeeze.

Arm Pulls / Straight-Arm Pulldown Style (10 x 4)

When I add “arm pulls,” I treat them like a lat isolation move. It’s a great way to get extra lat work without my biceps taking over.

Sets/Reps: 4 sets of 10

What I focus on: Keeping arms fairly straight and pulling down using my lats, not my hands.

This is one of those moves where lighter weight feels harder if I do it correctly. The burn shows up fast. 🔥

Optional Add-ons (when I want arms + core too)

Some days I want a pure back day. Other days I like leaving the gym feeling like I trained “arms & back” together. If I have the time and energy, I’ll add one or two of these without overcomplicating things.

Shoulder Press (10 x 3)

This isn’t a back exercise, but it fits nicely if I’m doing an upper-body combo day. I keep it controlled and stop a rep or two before failure so my shoulders feel worked, not wrecked.

Sets/Reps: 3 sets of 10

Tricep Press (15 x 3) + “Skull Crushers” style (8 x 4)

Triceps finishers make me feel balanced after all the pulling. I’ll do a tricep press for higher reps, and if I’m in the mood for that extra burn, I’ll add a skull-crusher style movement.

Tricep Press: 3 sets of 15

Skull-crusher style: 4 sets of 8

I keep elbows tucked and move slow—especially on the lowering part. If my elbows feel cranky, I swap to a lighter option and keep the movement smooth.

Torso Rotary (25 x 2 each side)

This is my quick “core but make it easy to start” machine. It’s not about twisting as far as possible; it’s about controlled rotation and resisting the weight on the way back.

Sets/Reps: 2 sets of 25 each side

Ab Crunches (15 x 3) or a 45-second hold

If I want a little extra core work, I’ll finish with ab crunches for sets of 15. If I’m short on time, I’ll do one focused hold for about 45 seconds and call it.

Option A: 3 sets of 15

Option B: 1 x 45-second hold

Cooldown: Treadmill incline walk/jog (10 minutes)

Cooling down helps me leave the gym feeling good instead of stiff. I like a treadmill incline around 7 and keep it as a jog or fast walk depending on my energy.

Cooldown: 10 minutes incline walk/jog

This is also where I check in with my posture again—shoulders relaxed, arms swinging naturally, breathing steady.

How I choose weights (without overthinking it)

I keep weight selection simple: the last 2–3 reps of each set should feel hard, but I should still be able to do them with clean form. If I’m yanking with my neck, leaning back, or losing control on the return, the weight is too heavy for that day.

For machines like lat pulldowns and rows, I’ll often do this progression:

Set 1: Moderate weight to lock in form

Set 2: Slightly heavier

Set 3: Same weight as set 2 (or a tiny bump) if form stays solid

That’s it. No complicated math. Just consistency.

Little form reminders that make a big difference

Grip isn’t the goal: If my hands are dying before my back, I loosen my grip a bit and focus on pulling with elbows.

Neck stays long: I avoid craning my head forward on rows and pulldowns.

Control the negative: The “return” part of the rep is where I feel the most growth happening.

Stretch between sets: A quick chest opener or lat stretch between sets keeps my shoulders feeling free.

Full-body stretch (my non-negotiable)

I always finish with a short stretch because it helps me recover and it keeps my back day from turning into “why am I so tight tomorrow?” mode. ❄️

I focus on:

Lats: Reach up and lean gently side to side

Chest: Hands behind back, lift slightly, breathe

Upper back: Hug myself and round gently

Hips/hamstrings: Quick hinge stretch so my lower back doesn’t feel like it did everything alone
